Why Protein Is Your Most Powerful Tool for Weight Loss
Of all the dietary changes you can make to support weight loss, increasing protein intake is one of the most consistently effective. Here is the science behind it.
If there is one dietary change that the evidence most consistently supports for weight loss, it is increasing protein intake. Protein works through multiple mechanisms simultaneously — reducing appetite, preserving muscle, and increasing the number of calories the body burns digesting food.
Protein and satiety
Protein is the most satiating macronutrient. Gram for gram, it keeps you feeling fuller for longer than carbohydrates or fat. This is partly because protein stimulates the release of satiety hormones including GLP-1, PYY, and CCK, and suppresses ghrelin — the hunger hormone. In practice, eating more protein tends to lead to eating fewer calories overall, without the need to consciously restrict intake.
The thermic effect of protein
The body burns more calories digesting protein than it does digesting carbohydrates or fat. Around 20–30% of the calories in protein are used in its own digestion and metabolism, compared to 5–10% for carbohydrates and 0–3% for fat. This means that a higher-protein diet increases total daily energy expenditure, even before any changes in physical activity.
Preserving muscle during weight loss
When you lose weight, you lose both fat and muscle. A higher protein intake, combined with resistance exercise, helps preserve muscle mass during weight loss, keeping your metabolic rate higher and improving body composition. This is particularly important for long-term weight maintenance.
How much protein do you need?
For weight loss, most evidence supports an intake of 1.2–1.6 g of protein per kilogram of body weight per day — significantly more than the standard UK recommendation of 0.75 g/kg. Good sources include lean meat, fish, eggs, Greek yoghurt, cottage cheese, legumes, tofu, and tempeh.
